How many calories are in cheese sauce?

A 1/4-cup pour of ready-made cheese sauce weighs 64 g and carries 104 calories. Per 100 g the sauce runs 163 calories, most of it fat. One tablespoon is only 26, which is why the number on your plate depends far more on how heavy your hand is than on which sauce you bought.

You'd need to walk about 21 minutes to burn the 104 calories in a 1/4-cup (64 g) serving.

Cheese sauce quick facts

The row used here is FNDDS 2705808, "Cheese sauce", the generic ready-made sauce with nothing else in it — no pasta, no meat, no vegetable. That is the thing people actually hold: the ladle at the nacho bar, the pouch squeezed over fries, the pan of sauce going onto steamed broccoli. USDA also lists a homemade version prepared from a recipe, but that record describes a béchamel built with real cheese, and it behaves differently enough to get its own section below.

Verified nutrition data

Numbers on this page come from USDA FoodData Central, the U.S. Department of Agriculture’s food composition database, and from manufacturer labels where a branded product is named. Last verified September 2026. How we verify our data →

Two label rows are missing on purpose. USDA does not publish added sugars or trans fat for this FNDDS record, so neither one appears in the table rather than being guessed at. Cholesterol is modest: 9 mg per 100 g, or 6 mg in the 1/4-cup pour, 2% of the Daily Value. Potassium is negligible at 27 mg per 100 g.

The 1/4 cup (64 g) column is our own arithmetic from the USDA 100 g figure, not a USDA serving size. The sauce is also barely sweet — 0.29 g of total sugars per 100 g — so if a jar tastes sweet to you, that is the brand's recipe, not the category.

Only the first two lines are USDA household measures: the tablespoon and the small dipping container that comes with pretzels or fries. The cup measures and the ounce are our own arithmetic scaled from the USDA 100 g figure.

Here is the trap. A tablespoon of cheese sauce is 26 calories, an amount most people would not bother logging. A cup poured over a shared nacho platter is 417 — sixteen times the same sauce. Nothing about the sauce changed; only the vessel did. If you are eyeballing it, a normal dipping portion lands near the 1/4 cup mark, and a generous restaurant pour is closer to a half cup.

Homemade sauce Cheez Whiz and dry mix

Making it yourself does not make it lighter. The SR Legacy record for cheese sauce prepared from a recipe is 197 calories per 100 g against 163 for the ready-made version, and saturated fat jumps from 3.08 g to 8.03 g per 100 g. What you buy with those calories is protein: 10.33 g per 100 g at home versus 3.14 g in the poured sauce, more than triple. Real cheese does that. A stabilized sauce built for pumping does not.

Kraft Cheez Whiz is the densest of the wet options at 276 calories per 100 g, because it is sold with far less water in it. Spread 2 tablespoons on a sandwich and that is 91 calories. The dry mix looks alarming at 438 per 100 g, but nobody eats it dry — it is powder that gets whisked into milk, and a 1-ounce packet's 123 calories become a much larger volume of finished sauce once the milk is in.

The thinner sauce sold for vegetables is the only generic USDA version that is genuinely lighter, at 120 calories per 100 g. It gets there with less fat, 6.8 g against 13.27 g, and it pays for it in salt — 908 mg of sodium per 100 g, well above the standard sauce.

Two US jars worth naming: Mrs. Renfro's Nacho Cheese Sauce with Chipotle is 91 calories per 100 g, or about 60 in its 1/4-cup (66 g) label serving, which makes it lighter than the generic sauce; Cheez Whiz sits at the other end.

Broccoli and boxed mac and cheese

DishPer 100 gServingCalories
Broccoli with cheese sauce, frozen46 kcal1.33 cup, 109 g50 kcal
Boxed mac and cheese, prepared164 kcal1 oz, 28 g46 kcal

These two explain a lot of confusing search results. Frozen broccoli in cheese sauce is 46 calories per 100 g, less than a third of the sauce alone, because the box is mostly vegetable and the sauce is thinned to coat it. A 1.33-cup serving is 50 calories — a genuinely cheap side. Ladle your own 1/4 cup of standalone sauce over plain broccoli instead and you add 104 calories — more than double what the entire frozen serving costs.

Boxed mac and cheese prepared from the packet lands at 164 per 100 g, almost exactly the sauce's own density, but the pasta is carrying it: 23.1 g of carbohydrate per 100 g against 7.86 g in the sauce. When a nutrition figure looks too low or too high for "cheese sauce," check whether the record is the sauce or a dish holding it.

Sodium is the row to watch

For most people the interesting number here is not the fat. A 1/4-cup pour is 420 mg of sodium, 18% of the FDA Daily Value of 2,300 mg, against 10% of the Daily Value for saturated fat. Cheese sauce is a salty food before it is a fatty one.

Put differently, that pour is roughly a fifth of a teaspoon of table salt. A half cup takes you to 840 mg, 37% of the day. A full cup over a shared platter is 1,679 mg, 73% — and that is before a single salted chip. If you are watching sodium, the dry mix is the one to be careful with, at 3,202 mg per 100 g of powder.

None of that makes the sauce off-limits. It does mean it belongs in the same mental bucket as soy sauce or deli meat rather than as a dairy serving; MyPlate counts cheese toward dairy, but a processed sauce brings very little of the protein and calcium that make dairy worth counting. If you want the cheese flavor and the protein together, the homemade version is the better trade at 10.33 g of protein per 100 g.

How does cheese sauce compare?

SaucePer 100 gUS servingCalories
Cheese sauce163 kcal1 oz, 28 g46 kcal
Cheese dip163 kcal1 oz, 28 g46 kcal
Welsh rarebit165 kcal1 oz, 28 g46 kcal
Alfredo sauce with poultry156 kcal1 oz, 28 g44 kcal

Our take: these four are the same food for calorie-counting purposes. The whole spread across them is 9 calories per 100 g, and at one ounce three of them tie at 46 while Alfredo with poultry comes in two calories lower. USDA even carries cheese dip with nutrient values identical to cheese sauce, which tells you the survey data treats them as one product under two names. So stop agonizing over which melted cheese to order and start measuring the pour instead — going from 1/4 cup to 1/2 cup costs you 105 calories, more than ten times the difference between any two sauces on this table. If you want a real reduction, the vegetable-style sauce at 120 per 100 g is the only meaningful step down, and Welsh rarebit or Alfredo will give you a little more protein per bite.

Cheese sauce FAQs

How many calories are in cheese sauce?

163 calories per 100 g, which works out to 104 calories in a 1/4-cup (64 g) pour. That figure is the ready-made cheese sauce in USDA's FNDDS survey data, the kind ladled over nachos, broccoli or fries. Homemade sauce made with real cheese is higher, at 197 per 100 g.

How many calories in a tablespoon of cheese sauce?

26 calories in one tablespoon (16 g), which is the USDA household measure for this sauce. That spoon carries 2.1 g of fat, 0.5 g of protein and 105 mg of sodium. Two tablespoons over a plate of fries is 52 calories, so the sauce only gets expensive when you stop counting spoons.

How many calories in 1/4 cup of cheese sauce?

104 calories in 1/4 cup (64 g), our own arithmetic from the USDA 100 g figure of 163 calories rather than a listed USDA serving. The same pour brings 420 mg of sodium, 18% of the Daily Value, alongside 8.5 g of fat and just 2 g of protein.

Is cheese sauce high in sodium?

Yes — a 1/4-cup pour carries 420 mg of sodium, 18% of the 2,300 mg Daily Value, roughly a fifth of a teaspoon of table salt. Fill a cup for a nacho platter and you reach 1,679 mg, 73% of the day, before the chips add any salt of their own.

Is homemade cheese sauce healthier than jarred?

Homemade is not lighter: 197 calories per 100 g against 163 for the ready-made sauce and 276 for Kraft Cheez Whiz. What changes is protein, 10.33 g per 100 g at home versus 3.14 g. Real cheese also pushes saturated fat up to 8.03 g per 100 g.

How many carbs are in cheese sauce?

7.86 g of carbohydrate per 100 g, so a 1/4-cup serving has 5 g, about 2% of the Daily Value. Almost none of it is sugar, at 0.29 g per 100 g. The dry sauce mix is the outlier at 60.52 g of carbohydrate per 100 g, mostly starch and milk solids.

How many calories in nacho cheese sauce?

About 60 calories in the 1/4-cup (66 g) label serving of Mrs. Renfro's nacho cheese sauce, which is 91 calories per 100 g. Jarred Cheez Whiz is much denser at 276 per 100 g, or 91 calories in 2 tablespoons. Sauce from a warmer sits nearer the generic 163 figure.

How many calories in broccoli with cheese sauce?

50 calories in a 1.33-cup (109 g) serving of frozen broccoli with cheese sauce, at 46 calories per 100 g. The vegetable dilutes the sauce heavily. Pour a 1/4 cup of standalone sauce over plain broccoli yourself and you add 104 calories instead, more than double the whole frozen serving.
